Daniels (2014) Daniels' Running Formula

Daniels J. Daniels' Running Formula. 3rd ed. Champaign, IL: Human Kinetics; 2014. ISBN 978-1-4504-3183-5.

Riegel PS. Athletic records and human endurance. American Scientist. 1981;69(3):285-290. PMID: 7235349

Vickers & Vertosick (2016)

Vickers AJ, Vertosick EA. An empirical study of race times in recreational endurance runners. BMC Sports Science, Medicine and Rehabilitation. 2016;8:26. doi:10.1186/s13102-016-0052-y

Minetti

Minetti AE, Moia C, Roi GS, Susta D, Ferretti G. Energy cost of walking and running at extreme uphill and downhill slopes. Journal of Applied Physiology. 2002;93(3):1039-1046. doi:10.1152/japplphysiol.01177.2001

Coyle & González-Alonso (2001)

Coyle EF, González-Alonso J. Cardiovascular drift during prolonged exercise: new perspectives. Exercise and Sport Sciences Reviews. 2001;29(2):88-92. doi:10.1097/00003677-200104000-00009

Coyle EF. Cardiovascular drift during prolonged exercise and the effects of dehydration. International Journal of Sports Medicine. 1998;19(Suppl 2):S121-S124. doi:10.1055/s-2007-971975

Frandsen

Frandsen JSB, Hulme A, Parner ET, et al. How much running is too much? Identifying high-risk running sessions in a 5200-person cohort study. British Journal of Sports Medicine. 2025;59(17):1203-1210. doi:10.1136/bjsports-2024-109380

Gabbett TJ. The training-injury prevention paradox: should athletes be training smarter and harder? British Journal of Sports Medicine. 2016;50(5):273-280. doi:10.1136/bjsports-2015-095788

Hulin

Hulin BT, Gabbett TJ, Blanch P, Chapman P, Bailey D, Orchard JW. Spikes in acute workload are associated with increased injury risk in elite cricket fast bowlers. British Journal of Sports Medicine. 2014;48(8):708-712. doi:10.1136/bjsports-2013-092524

Williams S, West S, Cross MJ, Stokes KA. Better way to determine the acute:chronic workload ratio? British Journal of Sports Medicine. 2017;51(3):209-210. doi:10.1136/bjsports-2016-096589

Impellizzeri FM, Tenan MS, Kempton T, Novak A, Coutts AJ. Acute:Chronic Workload Ratio: Conceptual Issues and Fundamental Pitfalls. International Journal of Sports Physiology and Performance. 2020;15(6):907-913. doi:10.1123/ijspp.2019-0864

Impellizzeri FM, Marcora SM, Coutts AJ. Internal and External Training Load: 15 Years On. International Journal of Sports Physiology and Performance. 2019;14(2):270-273. doi:10.1123/ijspp.2018-0935

Seiler & Tønnessen (2009)

Seiler S, Tønnessen E. Intervals, Thresholds, and Long Slow Distance: the Role of Intensity and Duration in Endurance Training. Sportscience. 2009;13:32-53. sportsci.org/2009/ss.htm

Sports Medicine. 2025;55(3):655-673. doi:10.1007/s40279-024-02149-3)。

Buchheit & Laursen (2013)

Buchheit M, Laursen PB. High-intensity interval training, solutions to the programming puzzle: Part I: cardiopulmonary emphasis. Sports Medicine. 2013;43(5):313-338. doi:10.1007/s40279-013-0029-x

Jones & Carter (2000)

Jones AM, Carter H. The effect of endurance training on parameters of aerobic fitness. Sports Medicine. 2000;29(6):373-386. doi:10.2165/00007256-200029060-00001

Mujika I, Padilla S. Scientific bases for precompetition tapering strategies. Medicine & Science in Sports & Exercise. 2003;35(7):1182-1187. doi:10.1249/01.MSS.0000074448.73931.11

Bosquet

Bosquet L, Montpetit J, Arvisais D, Mujika I. Effects of tapering on performance: a meta-analysis. Medicine & Science in Sports & Exercise. 2007;39(8):1358-1365. doi:10.1249/mss.0b013e31806010e0

The list of works Ayumu may cite as evidence (the evidence ledger) is further down this page. The summaries below focus on the research behind the app's features, and only partly overlap with the ledger.

Pace and race times

Daniels (2014) Daniels' Running Formula

Daniels J. Daniels' Running Formula. 3rd ed. Champaign, IL: Human Kinetics; 2014. ISBN 978-1-4504-3183-5.

In short: a coaching book that turns a race result into a fitness score called VDOT, then uses it to set paces for each kind of workout, from easy runs to threshold runs and intervals.

In RouteRun: training plans set the pace for each session from VDOT, and VDOT is also one of the inputs to Predicted Time. VDOT fits better when it's worked out from a run done at close to race effort.

Riegel (1981) Athletic records and endurance

Riegel PS. Athletic records and human endurance. American Scientist. 1981;69(3):285-290. PMID: 7235349

In short: across many endurance events, including running, the link between distance and time is well described by a power law. For running, the form most people use is T2 = T1 × (D2 ÷ D1)1.06.

In RouteRun: Predicted Time combines an estimate from your personal bests recorded in RouteRun, using this formula, with one from your training plan's VDOT, and shows a single time with a range. The range is a guide, not a statistically derived confidence interval, and your actual time will vary with the course, the weather and how you feel on the day.

Vickers & Vertosick (2016) Race times in recreational runners

Vickers AJ, Vertosick EA. An empirical study of race times in recreational endurance runners. BMC Sports Science, Medicine and Rehabilitation. 2016;8:26. doi:10.1186/s13102-016-0052-y

In short: using race results from recreational runners, the authors showed that estimating a marathon time from a shorter race with Riegel's formula tends to come out faster than people actually run. Adding information such as weekly mileage brought the estimates closer.

In RouteRun: the app notes next to the prediction that marathon estimates from shorter distances tend to be optimistic.

Minetti et al. (2002) The energy cost of running on slopes

Minetti AE, Moia C, Roi GS, Susta D, Ferretti G. Energy cost of walking and running at extreme uphill and downhill slopes. Journal of Applied Physiology. 2002;93(3):1039-1046. doi:10.1152/japplphysiol.01177.2001

In short: the authors measured the energy cost of walking and running on slopes from steep uphill to steep downhill, and described how the cost per metre changes with gradient as an equation.

In RouteRun: for runs with elevation data, Split Times shows grade-adjusted pace (the flat-ground equivalent) for splits with a noticeable slope. It's an approximation based on this relationship and doesn't account for wind or surface.

Heart rate

Coyle & González-Alonso (2001) Cardiac drift

Coyle EF, González-Alonso J. Cardiovascular drift during prolonged exercise: new perspectives. Exercise and Sport Sciences Reviews. 2001;29(2):88-92. doi:10.1097/00003677-200104000-00009

Related: Coyle EF. Cardiovascular drift during prolonged exercise and the effects of dehydration. International Journal of Sports Medicine. 1998;19(Suppl 2):S121-S124. doi:10.1055/s-2007-971975

In short: during long, steady exercise, the amount of blood the heart pushes out with each beat slowly falls while heart rate climbs. This is cardiac drift. The 2001 review argues that the main driver is the rise in heart rate itself, rather than extra blood flow to the skin. The 1998 paper discusses how dehydration and a rising body temperature make the drift larger.

In RouteRun: for runs with heart rate, the app shows whether your heart rate rose for the same speed in the second half, as a guide to heart rate drift. It isn't calculated when a run doesn't have enough segments with heart rate.

Training load and ACWR

ACWR (the acute:chronic workload ratio) compares your load over the last 7 days with your load over 28 days. It's widely used as a quick check on whether load is climbing suddenly, but researchers still disagree about how it relates to injury. RouteRun uses ACWR only as a guide to how your load is changing, never as a verdict on injury risk.

Frandsen et al. (2025) Sudden jumps in a single run

In short: following about 5,200 recreational runners, the authors found more injuries when a single run went well beyond the longest run of the previous 30 days, while week-to-week changes in distance showed no clear link.

In RouteRun: training plans are built so that a single run doesn't go far beyond your longest run of the last 30 days. After a run, if the next session looks set to go well past it, the plan may shorten it.

Gabbett (2016) The training-injury prevention paradox

Gabbett TJ. The training-injury prevention paradox: should athletes be training smarter and harder? British Journal of Sports Medicine. 2016;50(5):273-280. doi:10.1136/bjsports-2015-095788

In short: drawing mostly on team-sport research, this review argues that athletes used to high training loads can have fewer injuries, and that the problem may be loads that rise too fast rather than training itself. It proposed comparing recent load with longer-term load, the ratio now called ACWR.

In RouteRun: the app shows 0.8–1.3 as load changing gradually and above 1.3 as load rising quickly. These bands come from this review, but later work has criticized them (see Impellizzeri et al., 2020, below), so we don't treat them as evidence that injuries are prevented. When load is rising quickly, Ayumu holds off on suggesting harder workouts and suggests recovery instead.

Hulin et al. (2014) Spikes in acute workload

Hulin BT, Gabbett TJ, Blanch P, Chapman P, Bailey D, Orchard JW. Spikes in acute workload are associated with increased injury risk in elite cricket fast bowlers. British Journal of Sports Medicine. 2014;48(8):708-712. doi:10.1136/bjsports-2013-092524

In short: using six years of data from 28 elite cricket fast bowlers, the authors found more injuries in the week after a bowler's one-week load ran well above his four-week average. The athletes studied were not runners.

In RouteRun: alongside Gabbett (2016), one of the studies we looked at when choosing the reference range for load.

Williams et al. (2017) A weighted way to calculate ACWR

Williams S, West S, Cross MJ, Stokes KA. Better way to determine the acute:chronic workload ratio? British Journal of Sports Medicine. 2017;51(3):209-210. doi:10.1136/bjsports-2016-096589

In short: a short letter proposing that ACWR be calculated with exponentially weighted moving averages (EWMA), which count recent days more heavily, instead of simple averages.

In RouteRun: ACWR is calculated this way. Load reflects how hard you ran, not just how far.

Impellizzeri et al. (2020) A critique of ACWR

Impellizzeri FM, Tenan MS, Kempton T, Novak A, Coutts AJ. Acute:Chronic Workload Ratio: Conceptual Issues and Fundamental Pitfalls. International Journal of Sports Physiology and Performance. 2020;15(6):907-913. doi:10.1123/ijspp.2019-0864

In short: the authors point out that no study has established a causal link between ACWR and injury, and that the ratio's statistical properties make it noisy and hard to interpret. They conclude there's no evidence for using ACWR to guide training with the aim of reducing injuries.

In RouteRun: because of this critique, when your ACWR is elevated the app adds the note "ACWR is a population-level guide. The ratio alone cannot predict individual injury risk."

Impellizzeri et al. (2019) Internal and external load

Impellizzeri FM, Marcora SM, Coutts AJ. Internal and External Training Load: 15 Years On. International Journal of Sports Physiology and Performance. 2019;14(2):270-273. doi:10.1123/ijspp.2018-0935

In short: fifteen years after the authors first proposed it, this commentary revisits the idea of splitting training load into what you did (external load, such as distance and speed) and how your body responded (internal load, such as heart rate and perceived effort).

Intensity and workout design

Seiler & Tønnessen (2009) The role of intensity and duration

Seiler S, Tønnessen E. Intervals, Thresholds, and Long Slow Distance: the Role of Intensity and Duration in Endurance Training. Sportscience. 2009;13:32-53. sportsci.org/2009/ss.htm

In short: drawing on several sports, the authors describe how many top endurance athletes do roughly 80% of their training well below lactate threshold and keep hard sessions to a limited share. They also note that recreational runners often drift into moderate effort on days meant to be easy.

In RouteRun: the Weekly Training Zones chart in History has a dashed line at 80% easy. It's a reference, not a target everyone has to hit. Whether a sharply split "easy plus very hard" pattern beats one that also includes moderate running is still unsettled, even in a recent analysis of pooled individual data (Rosenblat MA, et al. Sports Medicine. 2025;55(3):655-673. doi:10.1007/s40279-024-02149-3).

Buchheit & Laursen (2013) Designing interval training

Buchheit M, Laursen PB. High-intensity interval training, solutions to the programming puzzle: Part I: cardiopulmonary emphasis. Sports Medicine. 2013;43(5):313-338. doi:10.1007/s40279-013-0029-x

In short: a review that treats high-intensity interval training as a combination of up to nine variables, including the length and intensity of each work and recovery bout, the number of repeats and the number of sets. Changing any one of them changes how the body responds during the session.

Jones & Carter (2000) Endurance training and aerobic fitness

Jones AM, Carter H. The effect of endurance training on parameters of aerobic fitness. Sports Medicine. 2000;29(6):373-386. doi:10.2165/00007256-200029060-00001

In short: a review of four key measures of aerobic fitness (maximal oxygen uptake or VO2max, exercise economy, the lactate and ventilatory thresholds, and how quickly oxygen uptake responds) and how endurance training changes each one.

Before a race

Mujika & Padilla (2003) The science of tapering

Mujika I, Padilla S. Scientific bases for precompetition tapering strategies. Medicine & Science in Sports & Exercise. 2003;35(7):1182-1187. doi:10.1249/01.MSS.0000074448.73931.11

In short: a review of tapering, the planned cut in training before a race. It recommends keeping intensity, cutting volume (by up to 60–90%) and only slightly reducing how often you train (by no more than 20%). Tapers ranged from 4 days to more than 28, and performance improved by about 3% on average.

In RouteRun: training plans for a race end with a Taper phase.

Bosquet et al. (2007) A meta-analysis of tapering

Bosquet L, Montpetit J, Arvisais D, Mujika I. Effects of tapering on performance: a meta-analysis. Medicine & Science in Sports & Exercise. 2007;39(8):1358-1365. doi:10.1249/mss.0b013e31806010e0

In short: pooling tapering studies, the authors found the largest performance gains when training volume was cut by about 41–60% over roughly two weeks, while intensity and frequency were kept.

In RouteRun: one of the guides Ayumu uses when explaining how to ease off before a race. Shorter races are thought to need a shorter taper and a smaller cut.

Monitoring load in general

RouteRun doesn't use the next three directly in any specific calculation. We list them because they give a good overview of how load is measured and read.

Foster et al. (2001) The session RPE method

Foster C, Florhaug JA, Franklin J, Gottschall L, Hrovatin LA, Parker S, Doleshal P, Dodge C. A new approach to monitoring exercise training. Journal of Strength and Conditioning Research. 2001;15(1):109-115. doi:10.1519/1533-4287(2001)015<0109:ANATME>2.0.CO;2

In short: after a session, you rate how hard it felt overall (RPE) and multiply that by its duration. In cycling and basketball, this session RPE score tracked consistently with a heart-rate-based method.

Halson (2014) Monitoring load to understand fatigue

Halson SL. Monitoring training load to understand fatigue in athletes. Sports Medicine. 2014;44(Suppl 2):S139-S147. doi:10.1007/s40279-014-0253-z

In short: a survey of ways to track load and fatigue, from heart rate and perceived effort to sleep and questionnaires. Few measures have strong evidence behind them, no single definitive marker exists yet, and monitoring should be tailored to the individual.

Bourdon et al. (2017) Consensus statement on load monitoring

In short: based on a 2016 expert conference, this statement sets out a shared way for coaches and medical staff to measure and interpret athletes' internal and external loads.

Motivation

Deci & Ryan (2000) Self-determination theory

Deci EL, Ryan RM. The "What" and "Why" of Goal Pursuits: Human Needs and the Self-Determination of Behavior. Psychological Inquiry. 2000;11(4):227-268. doi:10.1207/S15327965PLI1104_01

In short: the paper explains motivation through three basic needs: autonomy (feeling that you chose this), competence (feeling that you can do it) and relatedness (feeling connected to others). People tend to keep going longer when they act for reasons they endorse themselves rather than reasons pressed on them from outside.

Endurance performance is thought to be broadly explained by three factors: VO2max, lactate threshold and running economy; durability late in long efforts is drawing attention as a fourth. The app uses this framework when it explains your fitness.

Load, intensity distribution and strength

Cohort studies link sudden increases in running volume, especially a single run well beyond your recent longest, with injury. Common rules of thumb for weekly increases are guides rather than guarantees, and the app encourages building volume gradually.

ACWR (the ratio of recent to longer-term load) signals how your load is changing; it is not a validated predictor of injury. The app shows 0.8–1.3 as a guide band only and never stops you training on the strength of this number.

Works showing limits or opposing views (not evidence for this claim)

Studies report that endurance runners do the large majority of their training (roughly 80%) at low intensity. Whether a polarized or pyramidal distribution is better remains unsettled; the app shows an 80% easy-running share as one guide, not a rule for everyone.

Heavy resistance training and plyometrics may improve running economy and performance, with small-to-moderate effects. The app presents strength work as one option alongside running.

Race-time predictions from the Riegel formula and VDOT tables are guides, and the range the app shows is not a statistical confidence interval. For recreational runners the Riegel formula tends to be optimistic.

Research supports cutting volume by about 41–60% over the final 2–3 weeks while keeping intensity and frequency, mainly for the marathon and longer. Shorter events are thought to need a shorter, milder taper.

Nutrition and hydration

Consensus guidance puts carbohydrate at 10–12 g/kg/day before a race, 30–60 g/h during (up to 90 g/h for long events) and 5–10 g/kg/day in daily training depending on volume. The app shows these as guides scaled to your body weight.

Drinking to thirst is the basis, with about 5–7 mL/kg roughly 4 hours before the start as a preparation guide. Over-drinking during exercise carries a risk of exercise-associated hyponatraemia (EAH), and sodium is only a consideration for sweaty efforts over 60–75 minutes, at roughly 300–600 mg/h.

Consensus guidance favours checking your status with blood tests (such as ferritin) and consulting a doctor or sports-nutrition professional over self-prescribing supplements or iron. The app does not recommend specific supplements and points you to professionals.

Weight-loss efforts that create an energy deficit are associated with harm to both health and performance. The app does not show calorie figures and does not encourage dieting in heavy training weeks or before a race.

Alcohol is reported to impair rehydration, glycogen restoration and recovery (sleep and muscle repair), so avoiding it right after hard sessions and races is the usual guide. The app talks about timing rather than prescribing drink counts or amounts.

Recovery, heart rate variability and sleep

Heart rate variability (HRV) is best read against your own baseline (roughly a 7-day rolling average and its spread) alongside perceived effort, sleep and training load. The app never calls for rest on the basis of a single day's value.

HRV-guided training shows benefits on some physiological markers, but its effect on race performance is small and uncertain. The app does not automatically change your sessions based on HRV alone.

Seven to nine hours of sleep is recommended, and repeated short sleep tends to worsen perceived fatigue, mood and reaction time. One night does not decide a run, so the app does not judge your performance from a single night's sleep.

Injury, illness and the medical boundary

Relative energy deficiency in sport (REDs) affects health and performance in all sexes. If the app notices possible signs it points you to a professional; it does not diagnose.

Running-injury risk is multifactorial (prior injury, load change, pain, recovery) and cannot be read as a probability from one metric. Novices show higher incidence, so the app suggests a cautious progression.

Form and hills

A cadence of 170–180 steps per minute is a range many runners settle into, not a universal target. Raising step rate by 5–10% may lower joint loading, but evidence that this lowers the risk of injury is insufficient.

The link between menstrual-cycle phase and performance varies widely between individuals, and the evidence for changing training uniformly by phase is weak. The app does not alter training automatically on the basis of cycle phase alone.

Exercise during pregnancy and postpartum should follow clearance from an obstetrician or midwife and be guided by perceived effort (RPE). The app does not set distance or pace improvement as goals during this period.
